ADHD & Motivation
Motivation isn’t a fixed trait or a measure of character. For many people, it can rise and fall with energy, capacity, interest, wellbeing and circumstances – and everyone’s experience is different. Let’s explore it gently, without judgement.
The Motivation Mystery
Have you ever wanted to do something, known it mattered, and still felt unable to start? For some people with ADHD, motivation can feel less like a steady supply and more like a mystery that shifts from day to day. This is not about laziness or a lack of caring.
- Interest – tasks that feel curious, creative or meaningful may be easier to begin.
- Urgency – a close deadline may suddenly make starting feel possible.
- Clarity – unclear first steps can make a task feel bigger than it is.
- Energy – tiredness, stress and overall capacity can change what feels doable.
- Emotional associations – past frustration or worry linked to a task may make it harder to approach.
Motivation varies for everyone and can be affected by capacity, health, environment and many other factors. Not everyone with ADHD will relate to all of these – your experience is your own.

GENTLE MOMENTUM
Strategies & Momentum Tips
Motivation can change with energy, capacity, health and circumstances. These ideas are options to try, not rules – keep what helps and leave what doesn’t.
🌈 Find your reason
Connect a task to something that matters to you – a value, a person or how you’ll feel afterwards.
🦋 Make the steps smaller
Break tasks into tiny, clear first steps. “Open the document” can be easier to begin than “write the report”.
⭐ Add some variety
Change your location, music or order of tasks. Novelty can help some people re-engage.
💜 Make progress visible
Tick lists, sticker charts or colour-coded trackers can turn small wins into something you can see.
🌤️ Plan around your energy
Notice when your energy tends to be higher and match tasks to it. Rest is part of the plan, not a failure.
💖 Add enjoyment
Pair tasks with something pleasant – a favourite playlist, a cosy drink or body doubling with a friend.
REFLECTION ACTIVITY
Motivation Check-In
Motivation can vary with capacity, energy, health, stress and many other factors, and everyone's experience is different. Take a gentle moment to notice what is going on for you today – there are no right or wrong answers.
Motivation: do I want to do this?
- Does this task feel meaningful, interesting or urgent to me?
- Is there a reward, deadline or person that would make it feel more engaging?
- Could I make it more novel, playful or connected to something I care about?
Capacity: am I able to do this right now?
- How are my energy, sleep, hunger and stress levels today?
- Do I have the time, information and tools I need?
- Is anything else taking up my focus or emotional energy at the moment?
Support: what would help?
- What is one small first step I could take?
- Would rest, a snack, body doubling, a timer or a reminder help?
- Who or what could support me, and is it okay to adjust my plans today?
